We're Off Until June 30th (Session 31)

We're off from FullForceFitness Boot Camp until June 30th although one of our dedicated boot campers showed up this morning anyway!

I just wanted to let you know that this morning, without fail I got up, got dressed, got in my truck and drove the 25 miles into cedar park to train!

Yes I said this morning~LOL~I am enjoying the boot camp so much that I am craving it even when we have a week off!

I never even paid attention and all I knew was that I wanted more! I took advantage of my enthusiasm and went to a gym that I have a membership to~yes I haven't been in there in about 4 weeks and worked out for my 45 minutes!

Austin Mayor's Fitness Council





I had the pleasure of being invited to lunch today by none other than, Lou Earle, Publisher and CEO of Austin Fit Magazine (that's me and Lou in the pic).

We had lunch at Zax Pints and Plates at 312 Barton Springs Rd.

Great food! (No, we didn't have any pints - only salads)

We had a lively and enthusiastic meeting about The Austin Mayor's Fitness Council meeting their goal of becoming the fittest city by 2010.

(Lou is on the executive committee of the council)

Lou has a lot of great ideas and it seems that we might possibly work together to accomplish this and other exciting tasks!

The Stretcher



Day 8, Session 30

We introduced a couple of new moves to the group today.

The Stretcher was one.

Strange name, huh?

Lying on your back, legs straight out.

Use your hands to push yourself up, thrust your hips/pelvis up towards the sky in one quick motion while squeezing your glutes.

Works triceps, shoulders, core, glutes and probably some muscles that you didn't know that you had.

Team one takes it today with 100 cards.

Team two had 88 cards.

We have 2 class times now!

5:45am and 6:30am.

Day 2, Session 30

"Fearless"

6 Teams

Each team starts at one of six stations.

Stations are:

Dumbbell Squats x 50 reps

Rings x 50 reps

Hvy Bag x 50 power kicks (25 per leg)

Crabwalk x 15 rounds (down and back = 1 round)

Squat thrust x 50 reps

Sguat jumps x 50 reps

On my go, try to knock out the number of reps prescribed as quickly as possible - using perfect form.

This is an individual effort (except for the crabwalks)

First person to finish yells "Finished"

Second person (of another team) yells "Finished"

Each of those teams earn 1 point.

The teams then rotate to the next station.

2 complete rounds.

Team with the most points wins.

Team Bob and Team KJ tied.

Ski squat tie breaker.

Team KJ wins!

In the news!



We had Jarrod Wise of KVUE news out recently.

The piece was fast paced, with great interviews and lots of visuals.

We played 2 of our favorite warmup games - Stability Ball Dodgeball and Chain Tag
while the KVUE cameras rolled.

It was great fun!

This is the way to get people to stick to their workout routine!

If you continue to push people to do more reps, do more weight, do it in less time - they will eventually get injured.

I spoke with the founder of Dynamax Balls recently about this and he was emphatic about workout routines that are too challenging for most people - they get hurt.

The workout actually stresses out the participant and they soon quit.

Let them play like kids during the workout and the chances are greater of fitness success!

3 Keys To Great Nutrition!

We talked a little about this in class this morning:

1) Before eating, ask yourself will this food take me closer to my goals OR further from them?

2) Ask yourself, will this food give me more energy or sap my energy?

3) Eating is a hormonal event. Your body releases insulin (the fat storage hormone) to combat
high glycemic foods (sugary foods). Think about how your body will respond based upon the food choices that you make.

Wobble

We had 2 teams today.

1 of the teams had 1 less member than the other to see if they could overcome.

We played three 7 minute intense "games".

The goal was to score as many points during each game that you could.

Final score: 49 to 36

The team with less members hung tough but in the end the other team pulled it out.

Hvy bag until partner gets 100 on the jumprope (repeat this drill twice)

3) 6 bastardos
9 situps
12 db laterals
15 scissor squats (repeat this drill twice)

4) 20 jacks/20 walking lunges
20 jacks/scissor squats
20 jacks/dips

5) broadjump burpee down and back (30yards) (repeat twice)


We were sweating, we were straining, we were burning calories and we
sharpened up our mental toughness!

We walked out of the gym heads held high and feeling GREAT!

One For Marie

Friday, March 28th I had a demo class at the new boot camp facility.

We were expecting 20 elementary school teachers to show up for a 3:30pm workout.

We named the workout for Marie - the teacher who orchestrated the class (thanks to Dawn, also).

The workout was:

6 dirty thirty yard dashes

15 dumbbell overhead squats

30 sec with the heavy bag (these teachers are tough!)

15 burpees

The finish line was when Marie completed 4 rounds of the above!

Dodge Ball Game!

Today was a blast!

We were at our super secret (so far) indoor location in Cedar Park.

It's over 4, 000 sq feet.

We did our normal warm up, abs and core.

Then we did some duck walks, bear crawls and crab walking and ran a few laps for our Dynamic warm up.

Then we played "Stability Ball Dodge Ball".

Using 3 stability balls.

We split the room in half and lined up cones as the center line.

2 teams.

Each team started 20 yards away from the center line where the 3 stability balls were.

On my go, each team had to broad jump towards the stability balls and grab one (if available).

Then it was pure dodge ball fun.

If you get hit (it doesn't hurt) then you have to join the other team.

Time limit = 4 minutes.

This game was taken from my new book, "Fitness Games"

Main activity was:

Stability Ball transfer x 15 reps

Run 4 laps

Barbell Squat x 15 reps

DB Stiff Legged Deadlifts x 15 reps

Dynamax Ball Slam x 15 reps

Session 27 is underway...

I brought a 50 foot official tug of war rope to this session.

This is guaranteed laughter for the group - plus it works the back and arms.

I've been implementing the rope after the Dynamic warm up or if the main activity results in a tie.

The tie breaker is the tug of war!

Main Activity

3/4 mile run (not as bad as you might think)!

partner up with the person that you finished closest with
and do:

20 butt kicks
20 lateral hops
20 second ski squats
20 prisoner squat (repeat these 4 exercises 3 times)

and then...

20 dumbbell laterals
20 dumbbell swings
20 med ball passes
20 dumbell push presses (repeat these 4 exercises 3 times)


Great fun was had by all...

Day 2 - No Complaints

You can always tell by day 2 who will get fitness results by how many return to the class on Day 2.

All of the new members returned!

They must be serious.

Today's main activity was:

Partner up with someone of similar capabilities and then do"

60 jumping jacks
40 squats
40 situps
2/10 mile
40 scissor squats
40 burpees
40 pushups
20 Dyanmax ball tosses to partner
20 Dynamax ball twists with partner
2/10 mile
40 step up (or jumps up onto a 15 inch step)
2 cones (one of the games that we play)
2 laps (about 100 yards per lap)
Rep out on suspended ring pushups (tough!)

Time limit was 19 minutes.

No one finished in 19 minutes but some were oh so close...

P.S. I'm reading a book that my "sensei" gave me called "A Complaint Free World" by
Will Bowen.

Will was on "Oprah" recently.

The idea of the book is to go 21 days without complaining.

If you do complain, then you have to move the purple wrist band that comes with the book
to the other wrist.

So far, so good!

New Year, New Faces, New Toys!

Today was day 1 of session 26 in Cedar Park and Austin for www.Fullforcefitness.net boot camp!

I introduced some new Dynamax 14 lb Medicine Balls (these things go for around $100 apiece)! and some new rings to the class.

We had fun with some circle passes, squat thrust and sprints and then got into the main activity consisting of:

ring rows x 15
med ball slam x 15
situps x 15
dips x 15
sprint and lunge
squat thrust x 15

mark a point for your team after you complete 15 reps of the exercise.


Team 2 took it today with 94 points.

Off to a great start in 2008!

Exercise and the Brain

Exercise and the Brain

"A not yet published book, “Spark: The Revolutionary New Science of Exercise and the Brain” argues that one of the most important benefit of exercise is better brain functioning.

Just like the body, the brain benefits from regular stress, as long as it is given a chance to recuperate.

In the same way that muscles grow stronger through regular exercise, brain cells also grow back stronger after being used.

The science is complex, but here is a quote that pretty well describes the theory:

“Assuming that the stress is not too severe, and that neurons are given time to recover, the connections between them become stronger and your mental machinery works that much better.”

Day 2 Of Session 25

Today was day 2 of Session 25 in Cedar Park.

We had 2 teams and 8 different exercises.

Red team scored 18.2 points per person.

Blue team scored 19.25 points per person.

Blue team wins today!

We're off until the Monday after Thanksgiving.

Martha skipped workouts day after day.

She didn't "feel" like doing it.

She "felt" unmotivated to workout.

So she didn't work out.

Martha was relying on her "feelings" to motivate her to workout.

Big mistake.


Your feelings will stand in the way of your dream body, and better health, time and time again.

If I relied on my feelings, I'd be writing this from Baskin-Robbins right now!

But I have realized that, whether you like it or not, you can't workout when you only "feel" like it.

With a team of likeminded individuals.


Out here, at the park, there's no need to prove yourself only the opportunity to challenge yourself.

It's empowering.

Dealing with Plateaus.

They happen to everyone one of us.

Plateaus.

Our waistlines don't get smaller; the scale doesn't budge for weeks at a time despite faithfully adhering to our exercise and nutritional plans.

This happens to most everyone.

Don't sweat it.

Try cutting your daily calories by 200 or exercising an extra 15 minutes more a day (with your doctor's permission, of course) and see if these 2 tips don't help bust through the plateau.

Remember, the body craves homeostasis (or balance).

The body will resist change at times.

These 2 tips are gentle ways to "coax" the body to respond.

Choose Your Demise

This was fun and incredibly intense:

Todays workout:

Pushups 20
Situps (no hands) 30
Power lunges 40
Mountain climbers 50
Alternate knee grab 60
Scissor Squats 70
Davies Drill 80
Power Jacks 90
Lunges 100

The idea is to choose one exercise from the list above and match it to a repetition range.

Once that exercise is complete, go to another exercise with a different rep range.

Example: Mountain Climbers x 20 reps
Situps x 100 reps

Work through the list of exercises and rep ranges until you have completed the entire workout.

Partner up with someone and go at it together!

Wild and windy

For today's class, I split the group up into equal teams of 5.

Each team had a 12lb medicine ball, a couple of dumbbells and were challenged to score as many points on the following exercises as they could in 12 minutes.

1) Bastardos x 10 = 1 pt
2) Slam ball with the medicine ball x 15 = 1 pt
3) Dumbell swings x 20 = 1 pt
4) Situps x 25 = 1 pt
5) Dumbell alternate curls x 30 (15 per side) = 1 pt
6) 1 legged broadjumps (landing on 2 feet) = 1 pt

The goal was for each member of his/her team to perform as many exercises as they could and to earn as many points for his/her team in 12 minutes.

We played 2 games.

The winning score was 105 points!

It was a little windy and threatened to rain but no one noticed - nor did they care :)

Are you at level 1 or level 2?

Todays class was inspiring.

I was a little worried that this workout might be too tough.

But...I was wrong.

Here's what the class did:

Run along a marked course. The course was marked by orange cones. The length of the course was .75 miles - about 3/4 of a mile.

At the end of the running portion of the fitness course, I had 10 rings on the ground that each participant had to broad jump from beginning to end.

After they had run 3/4 of a mile.

At 6 in the morning.

Next, were 20 reps of ring rows, 20 reps of spidermans and 20 reps of step ups or jumps.

Finished.

Level 1's goal was to complete the course 1 time.

Level 2 was to complete the course 2 times.

I would use my stopwatch to time them.

I wasn't sure how many would finish the course once much less twice.

Most of this group was not use to running what I would call long distances.

Sure, they have endurance and strength but this was a different type of challenge.

But one that they all rose to the occasion to.

They all finished - some once, some twice.

And at the end of the class they walked off of that playground, heads held high, knowing that the day was theirs.

I should have had a level 3 :)

Today was the last day of Session 15

Thanks, everyone for hanging tough this session.

There were days that we probably wanted to stay in bed rather than get up at 430 or 5am.

But this is what seperates the "haves" from the "have nots".

Desire, discipline and dedication.

I am honored to be able to workout with you guys - you are truly heroes in my book.

Next session starts on Tuesday the 6th of Feb.

Final showdown.

We had a 3 day fitness challenge this week.

On Monday we split the group up into teams of 3.

Then we had a series of fitness challenges and activities (points based) with all teams competing to earn the most points during the week.

Today, Thursday, was the final showdown.

After our warmup, we split up into our teams and played "deck of cards".

Hearts = Burpees
Spades = Situps
Clubs = 12 " Jumps
Diamonds = Dips

The object was for each team to work through the deck as quickly as possible.

If you drew a 2 of hearts then you needed to perform 12 Burpees.

If you drew a 4 of clubs then you needed to perform 14 reps of Jumps.

If you drew a joker then your team must stop immediately, run a lap (200yds approx) and then do 10 reps of each exercise.

1st place finishing team earns 500 pts
2nd place 300 points
3rd place 200 points
4th place 100 points

Coming into todays class, the points totals for each team were:
1400
1300
1000
and 800

Team 1 won the 500 points and the challenge.

But remember...there are no losers and no whiners. Just tough it out, do what must be done, take care of our bodies and our minds - WINNERS!

FullForceFitness Workout With Dice

We split the group into smaller groups of 5 people.


The object was to roll the dice a total of 10 times per person.


Each roll is with 2 die.


The first group in which all 5 people roll a total of 10 times win.


All reps are 15.


If you roll a :


1 - Ring Pullups

2- Spidermans

3- DB Squats

4- Bench Jumps

5- Toe Touch with 12lb Medicine Ball

6- 1 lap (220 yds)


Snake eyes: Stop! The whole team runs a lap and each member performs 15 Burpees before continuing with the game.


Team 1 wins!

Where was Kim?

Kim (or K.J. as some of us call her) has not missed class in almost 1 1/2 years.

She missed this morning.

Darn.

I had a beautiful workout planned just for her.

The workout (main activity) was:

20 Burpees
20 incline pushups

20 Burpees
20 Decline pushups

20 Burpees
20 DB swings

20 Burpees
20 Situps

20 Burpees
20 Ledge Squats

20 Burpees
20 Dips

20 Burpees
20 DB Alternate Deadlift

20 Burpees
20 Romanian Split Squats

We partnered up and blasted our way (sometimes struggling a bit) through the workout.

We had to scale down the Burpee reps to 10 instead of 20.

No apologies, though. This was tough.

Just like Kim.

The name of todays workout is "Kim".

We welcomed in the New Year this morning with a calorie blasting workout!

Today our main activity was:


1 Lap (100 yds)

Ledge jumps (18 inches high) x 30 reps

Dumbbell swings x 15 reps

Ring pullups x 15 reps

Situps (no hands) x 15 reps

Medicine Ball slams (12 lb ball) x 15 reps


Goal: Complete as many rounds of the above in 17 minutes!

Kim Stanley Day!

Today was Kim Stanley Day in appreciation for Kim and all of her dedication and grit! :)

Today we played "Deck the Halls" with decks of playing cards.

Hearts = Jumps
Spades = Situps no hands
Clubs = alternate Dumbbell push press
Diamonds = Dips

We split the group up and each group got a deck of cards. Everyone draws cards. Try to work through the deck before the other groups are finished.

If you draw a 2 of hearts that would be 12 reps of Jumps (or step ups - per leg).

If you draw an 8 of clubs that would be 18 Dumbbell push press with a 10lb or 15 lb dumbbell.

Face cards are 10 reps.

Joker is 10 reps of each of the 4 exercises(your entire group)plus one lap around the track.
